Walking has always been the exercise equivalent of eating your vegetables: everybody knows it is good for you, but nobody expects it to become fashionable.
Then someone added weight.
Rucking, essentially brisk walking while carrying a weighted backpack or vest, has moved from military conditioning into mainstream fitness. The appeal is easy to understand. It requires almost no skill, works outdoors or on a treadmill, and makes an ordinary walk considerably harder without turning every workout into a lung-searing interval session.
And the timing could hardly be better. The American College of Sports Medicine’s 2026 fitness trends emphasize exercise for weight management, traditional strength training, functional fitness and programs for older adults. Rucking sits neatly at the intersection of several of those priorities.
But fitness trends have a predictable lifecycle. Something useful becomes popular, popularity becomes hype, and eventually somebody on social media claims it fixes your metabolism, builds muscle, strengthens your bones and burns fat while you answer emails.
So what does the research actually show?
First: What Is Rucking?
Rucking simply means walking while carrying an external load, traditionally in a rucksack. Recreational versions often use a weighted backpack or vest.
The key difference from ordinary walking is straightforward: your body must move more total mass with every step.
That raises the physiological cost of the activity. Research comparing weighted-vest and unloaded exercise has found higher oxygen consumption, heart rate and energy expenditure under loaded conditions, particularly as speed or incline increases.
Translation: the same walk becomes a harder workout.
That does not automatically make it a better workout for every goal.
Myth #1: Rucking Is Basically Strength Training
No.
Carrying weight certainly requires muscular work. Your legs, trunk and postural muscles have to manage a greater load, and hills can make that demand substantial.
But this is not the same stimulus as progressive resistance training through large ranges of motion.
If your goal is to build or preserve muscle and strength, squats, presses, rows, deadlift variations, split squats and other progressively loaded resistance exercises remain much more direct tools.
Think of rucking as cardio with additional load, not a replacement for lifting.
Myth #2: A Weighted Vest Automatically Builds Stronger Bones
This claim deserves more nuance, especially because weighted vests are increasingly marketed to middle-aged and older adults.
A systematic review and meta-analysis published in Osteoporosis International on August 14, 2026 analyzed nine randomized controlled trials involving 368 middle-aged and older adults.
Compared with usual activity, weighted-vest exercise improved bone mineral density at the femoral neck and lumbar spine. That sounds impressive.
But here is the important part: when researchers compared weighted-vest exercise with exercise alone, the vest did not demonstrate a significant additional bone-density benefit. That comparison was also based on limited evidence.
A 2025 randomized clinical trial provides another useful reality check. Researchers followed 150 older adults with obesity during a year-long weight-loss intervention. Neither weighted-vest use nor progressive resistance training prevented the decline in hip bone density associated with weight loss.
So the responsible conclusion is not, “wear a vest and build bulletproof bones.”
It is this: loaded exercise may provide useful skeletal loading, but evidence that a vest adds meaningful bone benefits beyond a well-designed exercise program remains incomplete.
Where the New Evidence Gets More Interesting: Body Fat
The 2026 meta-analysis found a clearer signal for body composition.
Weighted-vest exercise reduced body-fat mass compared with usual activity, and adding a vest to exercise produced an additional average reduction in fat mass compared with exercise alone.
That does not mean the vest has some mysterious fat-burning property.
The simpler explanation is more convincing: moving additional mass costs additional energy.
If you take a walk that you were already going to take and safely increase its energy demand, the cumulative difference can matter.
But remember the hierarchy: fat loss is still driven primarily by sustained energy balance. A weighted vest cannot overpower consistently overeating any more than a smartwatch can negotiate with a pizza.
Why Rucking Can Be Excellent Cardio for Lifters
This is where I think rucking earns its place.
Many people who love lifting dislike traditional cardio. Long runs can produce considerable fatigue, while repeated high-intensity intervals can interfere with recovery if you are already training hard.
Loaded walking offers another option.
You can increase cardiovascular demand without needing to run faster. You can adjust four variables independently:
- Walking speed
- Distance or duration
- Incline
- External load
That makes progression wonderfully simple.
If a 30-minute brisk walk becomes easy, you do not immediately need a heavier vest. Walk a little faster. Add five minutes. Find a hill. Only then consider increasing the load.
The Biggest Rucking Mistake: Too Much Weight, Too Soon
The fitness industry loves selling intensity because intensity feels productive.
Your connective tissue is less impressed.
Adding 30 or 40 pounds to someone who has spent the past five years walking only between an office chair and a refrigerator is not “functional fitness.” It is an ambitious first date with an orthopedic clinic.
Loaded walking increases stress on the feet, ankles, knees, hips and spine. Your cardiovascular system may adapt faster than those tissues.
Progress conservatively.
A Practical Beginner Rucking Plan
If you are already comfortable walking briskly for 30 to 45 minutes and have no condition that makes loaded walking inappropriate, start modestly.
Weeks 1โ2
Walk 25 to 30 minutes once or twice per week with a light load, roughly 5% of body weight.
Weeks 3โ4
Build toward 30 to 40 minutes. Keep the load unchanged.
Weeks 5โ6
Increase either duration, pace or terrain difficulty. Do not increase everything simultaneously.
After Week 6
If your feet, knees, hips and back feel good and recovery is normal, gradually increase the load. For general fitness, there is rarely a compelling reason to turn every walk into a military load-carriage test.
A useful rule is simple: earn more weight with better conditioning.
How to Combine Rucking With Strength Training
For someone interested in strength, body composition and long-term health, a week might look like this:
- Monday: Strength training
- Tuesday: 30โ45 minute easy ruck
- Wednesday: Strength training
- Thursday: Unloaded walking or recovery
- Friday: Strength training
- Saturday: Longer ruck, hike or other aerobic activity
- Sunday: Easy walking and recovery
This gives you progressive resistance training for muscle and strength, aerobic work for cardiovascular fitness, and plenty of low-fatigue movement.
Who Should Be More Cautious?
Loaded walking is not automatically appropriate for everyone.
People with significant osteoporosis, balance problems, symptomatic arthritis, recent joint or spine injuries, cardiovascular limitations or other medical concerns should get individualized guidance before adding external load.
And if ordinary walking currently causes pain, adding a plate to your torso is probably not the clever next progression.
What Rucking Will Not Do
It will not replace resistance training.
It will not magically melt abdominal fat.
It will not guarantee stronger bones.
It will not turn a poor diet into a good one.
And you do not need a tactical vest that makes you look prepared to invade the neighborhood Starbucks.
A backpack with a secure, comfortable load can accomplish the basic training effect.
What Rucking Does Very Well
It makes walking harder without making exercise complicated.
That is more valuable than it sounds.
The best exercise programs are rarely built around one magical modality. They combine enough resistance training to preserve or build muscle, enough cardiovascular work to improve fitness, enough daily movement to keep energy expenditure healthy, and a structure simple enough to repeat for years.
Rucking can fit beautifully into that system.
The secret is not the vest.
The secret is taking something sustainable, making it progressively challenging, and continuing to do it.
That principle is considerably less exciting than a fitness hack.
It also happens to work.
